Three Months. One Standard.

There is no secret here. Search long enough and you will find every piece of this program somewhere else, free, scattered across a hundred sources. What you will not find in most of those places is the discipline to actually do it for ninety straight days. That is the entire program. Not information you are missing. Application you have been avoiding.

Everything here is written for the body doing the work, not for one sex or the other. The standard does not change based on who is meeting it.

So take it. All of it. Nothing below is held back for later, upgraded, or sold to you twice. What is not free is a body built for you specifically, and that is a different thing entirely, further down this page.

The Standard

One day of rest earns its place. The rest do not.

Ninety days does not transform a body by accident. It transforms one on purpose, because ninety days is long enough for a new pattern to stop feeling like an event and start feeling like who you are.

What you build here does not vanish the moment you stop paying attention to it. The body remembers effort at the cellular level, long after conscious discipline lapses, muscle regained is never rebuilt from zero the way it was the first time. That does not mean the work stops mattering after day ninety. It means day ninety is a baseline you can return to fast, not a finish line you never have to think about again.

The Split

Upper. Lower. Six Days.

Pick your first day. Upper or lower, it does not matter which comes first, only that both come every week, six days, for ninety days.

Upper Body Days. Compounds first. Bench, flat and incline. Bent-over rows to build the back that carries the chest's new strength instead of collapsing under it. Work toward strict pull-ups and chin-ups, whatever your body can do today toward that goal. Every upper day, without exception, work toward thirty to fifty pushups. Drop to your knees before you stop. Finish them. Accessory work follows the compounds, not before them, isolating what the big lifts left unfinished. Abs get light work here. They belong to lower body.

Lower Body Days. Squats and deadlifts, both, every week. You do not need to max both on the same day, pick one to chase your true strength on, but both motions happen weekly, without fail. Abs come here, and they train for stability, not just repetition. Then the accessory work: goblet squats, suitcase carries, weighted lunges, hamstring work, abductor and adductor work for the hips, side planks for the obliques, calves, and real attention to depth and flexibility in the squat itself.

The Sixth Day. Lighter. Active. Not off. One day a week of rest is enough, and if your body genuinely needs more, take it, but do not settle for it out of comfort.

Structure

Sets. Reps. Discipline.

Three sets, six reps. That is the standard, the whole standard, across every lift for all ninety days. On the compounds, go to four sets if you want it. Progress is not more sets or more complexity. It is more weight, added slowly, the moment the old weight stops asking anything of you.

Rest thirty seconds between sets, not between reps, and move to the next motion. Take real time on the compounds to check your form, not your phone.

Cardio every day, ten to fifteen minutes. Jump rope, HIIT, a run, whatever holds your heart rate up. Ninety days is enough time to find out how fast you can actually run a mile in that window. Total time per day: forty-five to sixty minutes. That is the whole cost.

Movement does not need a session built around it. Ten squats between meetings, a walk while a call holds, still count. Log it as a General entry and let it feed the same streak.

A movement snack is not a substitute for a programmed day. It keeps the pattern alive on the days that do not have one scheduled.

Avoid injury above everything else on this page. One rep done with ego instead of form can cost you months you will not get back.

The Diet

Food Decides Whether It Shows

Training builds the shape. Food decides whether it shows.

The Deficit. To lose weight, you must be in a deficit. There is no way around this, and no amount of discipline in the gym replaces it. Learn your actual numbers, your real weight, your real calories, measured against your own height and frame, not a number borrowed from comparison or fear.

Find What You Actually Burn

Height

This is an estimate, not a measurement. It does not know your actual metabolism, your medical history, or your muscle mass. Use it as a starting point for eating closer to your real needs, not a fixed daily target carved in stone.

Hunger is a sensation, not an emergency.

The Hunger. Learn to sit with it instead of answering it immediately. A missed meal will not hurt you, if you are carrying real excess weight, going without one occasionally can genuinely help. That is not true for everyone, and honesty matters here as much as anywhere else on this page: if you are already lean or underweight, this does not apply to you, and pretending otherwise is not discipline, it is denial.

The Grocery Store. Trade soda for water. Trade candy for fruit. Eat closer to the parts of the store where food still spoils, and eat it before it does, that is where the nutrients live. Most of what fills the rest of the shelves was built for shelf life, not for you.

The Weekly Fast. One day a week, practice a full fast. This is a real practice, not for everyone: skip it if you are pregnant or nursing, managing diabetes or any blood sugar medication, recovering from disordered eating, or still growing. Knowing when a practice is not for you is the same radical honesty this whole page asks of everything else.

Every calorie is a decision. If your body were a car, you would not run it on whatever was cheapest and closest. Spend accordingly.

Flexibility

Where Strength Gets Its Range

Every day, find the time to hold something still. Deep stretches, child's pose, crawling and moving low on the floor. A body that can only move fast in straight lines is not a finished body. Flexibility is not the opposite of strength. It is where strength gets its range.

The Challenge

Can You Finish It?

Most people who start this program do not finish it. Not because the training is too hard. Because ninety days asks for something a week of motivation cannot supply.

Log every session, every meal, every day you choose the work over the scroll. The record builds itself, day by day, whether anyone is watching or not. Finish, and you will know something about yourself no one can hand you and no one can take away.
